Cardiorespiratory fitness
Established evidence
Cardiorespiratory fitness, usually expressed as VO2 max, is one of the strongest observed predictors of all-cause mortality in large cohort studies. The association is graded: each step up in measured fitness is associated with lower risk, with the biggest differences at the low end of the distribution.
These are observational associations. They show a consistent relationship, not a guarantee that raising your fitness will change your individual outcome.
Resistance training and lean mass
Established evidence
Lean mass and bone density decline from roughly the fourth decade onward. Resistance training is the intervention with the clearest evidence for slowing that decline and maintaining functional capacity.
Two to four sessions a week covering the major movement patterns is enough for most people to see measurable strength change over a few months.
Protein intake
Clinical research
Meta-analyses of resistance-training trials find that protein supplementation increases gains in strength and lean mass, with additional benefit plateauing at around 1.6 g per kilogram of bodyweight per day in trained adults.
Individual requirements vary with age, training load and kidney health. Discuss changes with a qualified professional if you have an existing medical condition.
Sleep
Established evidence
Professional sleep bodies recommend seven or more hours per night for adults on a regular basis, citing associations between shorter sleep and a range of adverse health outcomes.
Consistency of timing is as practical a lever as duration: same wake time, dark cool room, and alcohol well clear of bedtime.
